Overview
Total daily energy expenditure, or TDEE, is an estimate of how many calories you use in an average day. It includes your resting energy needs, daily movement, exercise, and the energy used to digest food. Your maintenance calories are the intake that would theoretically keep your body weight stable over time, although the number naturally varies from day to day.
A calorie deficit occurs when you consistently eat fewer calories than you expend. A calorie deficit calculator usually starts with an estimated TDEE and subtracts a chosen amount. For example:
- Estimated maintenance: 2,400 calories per day
- Moderate starting deficit: 300 to 500 calories per day
- Initial fat-loss target: 1,900 to 2,100 calories per day
The calculation is useful because it replaces guesswork with a repeatable starting point. It is not exact because activity, appetite, water retention, digestion, sleep, and body composition all affect energy balance. How to estimate maintenance calories
Most TDEE calculators use two steps: estimate basal metabolic rate (BMR), then multiply it by an activity factor. BMR represents the energy your body would use at rest. One commonly used equation is the Mifflin–St Jeor equation:
- For men: BMR = 10 × weight in kilograms + 6.25 × height in centimeters − 5 × age in years + 5
- For women: BMR = 10 × weight in kilograms + 6.25 × height in centimeters − 5 × age in years − 161
These equations use sex categories as part of the estimate and do not capture every individual. If a calculator offers limited choices, select the closest applicable option and treat the result as an approximate range rather than a precise measurement.
Next, multiply BMR by an activity factor. Common calculator settings range from sedentary, for mostly seated days, to very active, for frequent training and substantial daily movement. The labels are broad assumptions. Someone who lifts four days per week but sits most of the day may not fit the same category as someone who trains four days and also walks or works on their feet.
Once you have TDEE, choose a target based on your goal:
- Weight maintenance: begin near estimated TDEE.
- Fat loss: begin with a modest reduction, often around 10–20% below estimated maintenance.

Inputs and assumptions
The quality of a TDEE estimate depends on the inputs. Enter your current body weight, height, age, and the activity level that best describes your usual week—not your most active week or an idealized routine. If your training schedule changes substantially, the original activity selection may no longer represent your expenditure.
Be consistent with units. Weight should be entered in kilograms and height in centimeters when using the equation above. To convert pounds to kilograms, divide pounds by 2.205. To convert inches to centimeters, multiply inches by 2.54.
Exercise calories are a frequent source of error. If your activity factor already reflects regular workouts, adding back every calorie reported by a watch or exercise machine may double-count activity. Wearables can be useful for observing trends, but their calorie estimates should not automatically determine how much you eat.
Daily scale readings also require context. Sodium, carbohydrate intake, menstrual-cycle changes, bowel contents, inflammation from training, and hydration can all move body weight without representing a comparable change in body fat. BMR = 10 × 75 + 6.25 × 168 − 5 × 35 − 161 = approximately 1,469 calories per day.
If her selected activity factor produces an estimated TDEE of 2,050 calories, a starting deficit of 10–20% would place her target at roughly 1,640–1,845 calories. She could choose a middle point, such as about 1,750 calories, and monitor the average weight trend for two to four weeks before changing anything.
Example 2: accounting for a changing routine
Suppose a 28-year-old man weighs 90 kilograms and is 180 centimeters tall. His estimated BMR is:
BMR = 10 × 90 + 6.25 × 180 − 5 × 28 + 5 = approximately 1,860 calories per day.
If he works at a desk and trains three times per week, his estimated maintenance might be around 2,500 calories, depending on the selected activity assumptions. A 300-calorie reduction would create an initial target near 2,200 calories. If he later adds regular walking or begins a higher-volume strength training program, he should not assume the original TDEE remains unchanged. He can keep the target temporarily, collect new data, and reassess the trend.

When to recalculate
Revisit your estimate when a meaningful input changes: body weight has changed, your training frequency increases or decreases, your job becomes more or less active, or your normal step count shifts. Recalculate after several weeks of a new routine rather than reacting to a single unusual day.

- Choose an initial calorie target from your estimated TDEE.
- Track intake consistently enough to understand your average, without treating minor differences as failure.
